Results are estimates for healthy adults, not medical advice. If you are pregnant, breastfeeding, under 18, or managing a medical condition, check your targets with a doctor or registered dietitian.

How much protein do you need?

It depends on your weight and what you are training for. The calculator multiplies your body weight by a range from published guidance:

GoalGrams per kg a daySource
General health, little exercise0.83 to 1ICMR-NIN 2020 RDA
Exercise most days1.4 to 2ISSN position stand, 2017
Losing fat, keeping muscle1.6 to 2.2Morton et al. 2018; ISSN 2017
Building muscle1.6 to 2.2Morton et al. 2018

Example: someone weighing 65 kg who wants to lose fat while keeping muscle should aim for about 104 to 143 g of protein a day. The minimum to stay healthy at that weight is about 54 g.

Getting more protein on a vegetarian Indian diet

  • Add, do not just swap. Keep your dal, then add curd or paneer to the same meal.
  • Breakfast is the gap. Poha, upma and parathas are mostly carbs. Add a glass of milk, curd, sprouts or a besan chilla.
  • Soya chunks are the cheapest high-protein food in most Indian kitchens. Soak and add them to sabzi or pulao.
  • Spread it out. Three meals with a good protein source each are easier than one huge serving.

Frequently asked questions

Kitna protein lena chahiye per day?

ICMR-NIN ke hisaab se ek healthy adult ko kam se kam 0.83 g protein per kg body weight chahiye, yaani 60 kg ke liye lagbhag 50 g. Agar aap exercise karte hain ya weight loss kar rahe hain, toh 1.6 se 2.2 g per kg zyada madad karta hai.

How much protein do I need to lose weight?

Research supports about 1.6 to 2.2 g of protein per kg of body weight a day while losing fat, especially with strength training, to help keep muscle. For a 65 kg person that is roughly 105 to 145 g.

Can vegetarians get enough protein in an Indian diet?

Yes, but it takes planning. Dal and roti alone rarely get you there. Add a protein source to every meal: paneer, curd, soya chunks, milk, sprouts, besan, or eggs if you eat them.

Should I use my current weight or my goal weight?

If you have a lot of weight to lose (for example a BMI over 30), using your goal weight gives a more realistic target, because protein needs follow lean mass more than fat mass.

Is too much protein harmful?

For healthy adults, intakes up to about 2 g per kg are well studied and considered safe. People with kidney disease should follow their doctor's advice on protein.
