What to Eat in a Calorie Deficit: Vegetarian Indian Food List

In a calorie deficit, a vegetarian should build every meal around a protein food (dal, curd, paneer, soya chunks, tofu or sprouts) and fill the rest of the plate with low calorie vegetables and fruit. The lists below give calories and protein per serving for each, plus snacks, dinners and swaps that keep you full on fewer calories.

Calorie deficit mein kya khayein? Simple: har meal mein protein, aadhi plate sabzi, aur tel naap ke.

Which vegetarian foods give the most protein for the calories?

These are the foods that do the heavy lifting. Aim to have at least one at every meal.

Soya chunks and tofu give the most protein per calorie on this list. The soya chunks page shows other portion sizes, and our paneer vs chicken comparison explains why paneer, while useful, is less protein-dense than it looks.

Which low calorie foods fill you up?

Vegetables and whole fruit add volume, fibre and crunch for very few calories. Cooked vegetables are listed with the oil, because the oil is usually most of the calories.

How much protein does a vegetarian need in a deficit?

ICMR-NIN’s recommended allowance for healthy Indian adults is 0.83 g per kg of body weight. It adds that people eating mainly cereal-based diets with lower quality protein need about 1 g per kg, and suggests a cereal, legume and milk ratio of 3 : 1 : 2.5. In practice that means dal or another pulse and a dairy food alongside your roti or rice, not just the grain.

The Calo AI app sets a higher target, 2.0 g per kg, while you are losing weight. Use the protein calculator to see what that means for you, and the calorie deficit calculator for your daily calories.

How did we estimate these numbers?

Raw dals, besan, atta, paneer, milk, vegetables and fruit use IFCT 2017. Cooked rice, curd, hung curd (USDA whole-milk Greek yoghurt), tofu, sprouts, boiled chickpeas and rajma, peanuts, soya chunks (USDA textured vegetable protein, dry), puri, paratha, oil and sugar use USDA FoodData Central. 1 tsp of oil is 5 g, milk in ml is counted as grams, and each item is rounded to the nearest 5 kcal and 0.5 g protein before adding.

These are general food facts, not a personal plan. If you are pregnant or breastfeeding, under 18, or have diabetes, PCOS, kidney disease or a history of an eating disorder, speak to a doctor or registered dietitian before cutting calories, and never go below 1,200 kcal a day without medical supervision.

The practical takeaway

Pick two protein foods and two vegetables from the lists above and make them your defaults for a fortnight. Measure the oil, keep the swaps that you do not miss, and let the scale’s weekly average tell you whether to adjust. Logging meals in Calo AI or any tracker helps you see which swaps actually happened.
