A 2000 calorie Indian diet plan for fat loss can be built from everyday food: poha and milk for breakfast, rajma chawal at lunch, hung curd as a snack and palak paneer with jowar roti at dinner. Below are two complete days, one vegetarian (about 86 g protein) and one non-veg (about 123.5 g protein), with grams, kcal and protein for every item.
Is 2000 calories a deficit for you?
2,000 kcal only leads to fat loss if your body burns more than that. ICMR-NIN’s 2020 reference values put a 65 kg Indian man at about 2,110 kcal a day if sedentary and 2,710 kcal if moderately active. A 55 kg woman needs about 1,660 kcal (sedentary) or 2,130 kcal (moderately active).
That makes 2,000 kcal a sensible fat loss target for many men, and for taller, heavier or very active women. For a smaller, less active woman it may be close to maintenance.
A worked example: a 30 year old man who is 175 cm and 80 kg and exercises 1 to 3 days a week has maintenance of about 2,515 kcal by the revised Harris-Benedict equation. At 2,000 kcal he is about 515 kcal under maintenance. Using the 7,700 kcal per kg rule of thumb, the maths implies a little under 0.5 kg a week at first, though real loss usually slows as weight drops and results vary. The chicken breast page shows how cooked and raw weights differ, which matters if you weigh after cooking.
Can I mix meals from the two days?
Yes. Each meal is a self-contained block, so you can swap a whole meal from one day into the other. The difference is small: swapping the omelette breakfast for the poha breakfast changes the day by 10 kcal, and swapping the snacks changes it by 5 kcal.
Lunch and dinner move more. The non-veg lunch is 85 kcal higher than the vegetarian one, and the non-veg dinner is 90 kcal lower. If you swap one, swap the other too, and the day stays within 5 kcal of 2,000.
How much protein does a 2000 calorie Indian diet give?
The vegetarian day gives 86 g, about 17% of calories. The non-veg day gives 123.5 g, about 25% of calories. ICMR-NIN’s recommended allowance for healthy adults is 0.83 g per kg (about 66 g at 80 kg), and it notes that people eating mainly cereal-based diets with lower quality protein need about 1 g per kg. It suggests a cereal, legume and milk ratio of 3 : 1 : 2.5 to improve protein quality, which is why both days include dal or rajma and a dairy food.
The Calo AI app sets a higher target while you lose weight, 2.0 g per kg. If you want to get closer to that on the vegetarian day, add 25 g of dry soya chunks to the rajma (about 90 kcal and 13 g of protein), and drop the lunch phulka (95 kcal) to stay on budget. The protein calculator gives you a personal target.
How did we estimate these numbers?
- Home cooking, weighed raw. Atta, jowar, poha, rajma, dals, paneer, milk, vegetables, fruit and rohu use IFCT 2017 values. Cooked rice, curd, hung curd, eggs, chicken, bread, peanuts, oil, ghee and sugar use USDA FoodData Central.
- Standard fat: 1 tsp of oil or ghee is 5 g (about 45 kcal). Phulkas and jowar rotis have no ghee.
- Hung curd uses USDA’s whole-milk Greek yoghurt as the closest match.
- Milk in ml is counted as grams.
- Rounding: each item is rounded to the nearest 5 kcal and 0.5 g protein, and the totals add up the rounded figures.
- Not counted: salt, spices, lemon and herbs.
Who should not follow this plan?
This is an example for healthy adults, not medical advice. If you are pregnant or breastfeeding, under 18, or live with diabetes, PCOS, kidney disease or a past eating disorder, speak to a doctor or registered dietitian before changing how you eat. Whatever your goal, do not go below 1,200 kcal a day without medical supervision.
The practical takeaway
Choose the day that matches how you already eat, cook it as written for two weeks, and measure the oil with a teaspoon. Weigh yourself under the same conditions each morning and judge the weekly average, not single days. If the scale has not moved after three or four weeks, recheck your maintenance number before you cut anything. Calo AI can log these meals from a photo or a short voice note, but a notebook and kitchen scale work too.
